Every year around the second week of September, the same question shows up in our inbox in slightly different wording: “Why am I so tired all of a sudden?” Nothing obvious changed. Same job, same bed, same coffee. But the alarm feels crueler, the 3 p.m. slump arrives at 2, and the couch has developed a gravitational pull.
There is a real physiological story behind this, and most of it has nothing to do with nutrient deficiency. That matters, because the supplement industry would very much like you to believe fall fatigue is a B-vitamin problem. Sometimes it is. Usually it is a light problem. Let’s take them in order of how much they actually move the needle.
First, the thing that isn’t a supplement: light
Your body clock is set primarily by light hitting the retina, especially in the morning. In June, most people get a strong dose of daylight before they even leave the house. By mid-September at northern latitudes, sunrise has slid later by well over an hour, and if you commute in a car or work indoors, your morning light exposure can drop to almost nothing.
The consequence is a slow drift. Your internal clock, without a strong morning signal, tends to run a little late. Melatonin release in the evening shifts later, you fall asleep later, and then the alarm goes off at the same time it always has. The net result is a small nightly sleep debt that accumulates through the week. It feels like fatigue because it is fatigue, just of the ordinary kind.
The fix is cheap: get outside for 10 to 20 minutes within an hour of waking, without sunglasses if it’s comfortable. Overcast daylight is still many times brighter than indoor lighting. If your schedule makes that impossible, a bright light box used in the morning is the next-best tool and has decent evidence behind it for seasonal energy and mood dips. Vitamin D: the nutrient that really does decline in fall
If there is one supplement with a legitimate seasonal argument, it is vitamin D3. Your skin makes vitamin D from UVB light, and once the sun drops below a certain angle in the sky, that production falls sharply. For much of the northern United States, Canada, and Europe, meaningful synthesis winds down in October and doesn’t return until spring.
Here’s where honesty is required: the evidence that vitamin D supplementation relieves fatigue is mixed. Some controlled trials in people with low vitamin D levels found improvements in self-reported fatigue after correcting the deficiency. Trials in people who already had adequate levels generally find nothing. So the reasonable reading is that vitamin D helps tiredness if, and only if, you were low to begin with. Given how common low levels are by midwinter, that’s a meaningful “if”.
Dose and timing: 1,000 to 2,000 IU per day is a sensible maintenance dose starting in early fall. Take it with a meal containing some fat, since it’s fat-soluble and absorbs poorly on an empty stomach. The tolerable upper limit for adults is 4,000 IU per day. Going above that without a blood test and a provider’s guidance is not a good idea, because vitamin D accumulates and excess can raise blood calcium. Test if you can. A 25-hydroxyvitamin D blood test in September or October tells you where you’re starting from, which makes dosing rational instead of guesswork.
Iron: the one you must test before taking
Iron deficiency is a classic cause of fatigue, and it’s common, especially in menstruating women, endurance athletes, frequent blood donors, and people eating little or no meat. If your iron stores are low, no amount of light exposure or vitamin D will fix the tiredness.
But iron is also the one fatigue nutrient that can genuinely hurt you if you don’t need it. The body has no efficient way to excrete excess iron, and a meaningful fraction of people carry genetic variants that make them absorb too much. Taking iron “just in case” is not a harmless experiment.
The test you want is ferritin, which reflects stored iron, ideally alongside a complete blood count. Ferritin can be misleadingly high during inflammation, so mention any recent illness to whoever orders it. Our guide to blood tests before supplementing walks through the whole panel.
If your ferritin comes back low, typical supplemental doses run 18 to 65 mg of elemental iron per day, often taken every other day now that research suggests alternate-day dosing absorbs about as well with fewer stomach complaints. Take it away from coffee, tea, and calcium, which all reduce absorption. The upper limit for adults is 45 mg per day from supplements unless a provider directs otherwise. Constipation and nausea are common, and gentler forms like bisglycinate tend to be better tolerated.
Vitamin B12: worth checking if you fit the profile
B12 deficiency also produces fatigue, and it develops slowly enough that people often don’t connect the dots. It’s most likely if you’re vegan or vegetarian, over 60, take metformin or long-term acid-reducing medication, or have had gut surgery.
If that’s you, a B12 test is worth it. If it’s not, B12 supplements will not give you energy. That’s one of the most persistent myths in the supplement world, and we’ve addressed it separately. For those who do need it, 250 to 1,000 mcg per day of cyanocobalamin or methylcobalamin is standard, and there is no established upper limit because excess is excreted.
Magnesium: a modest sleep-quality assist
Magnesium shows up in nearly every “fall fatigue” listicle, usually with claims that far outrun the data. The realistic picture: a handful of small trials in older adults and people with low magnesium intake found modest improvements in sleep quality and time to fall asleep. In people with adequate magnesium, the effect is smaller or absent.
It’s a reasonable, low-risk addition if you suspect your dietary intake is poor, which is true for a lot of people. Take 200 to 400 mg of magnesium glycinate or citrate in the evening. Supplemental magnesium above 350 mg per day can cause loose stools, and anyone with kidney disease should not take magnesium without medical guidance, since impaired kidneys can’t clear the excess.
Melatonin: use the small dose, not the big gummy
If your problem is specifically that your sleep schedule has drifted later, low-dose melatonin can help nudge it back. The key word is low. The doses that shift circadian timing in research are typically 0.5 to 1 mg, taken one to two hours before your target bedtime. The 5 or 10 mg gummies sold everywhere don’t work better and are more likely to leave you groggy the next morning, which defeats the purpose.
Think of melatonin as a short-term timing tool, not a nightly sedative. Two or three weeks while you re-anchor your schedule with morning light is the right frame. Skip it if you’re pregnant or nursing, and check with a provider if you take blood thinners, immunosuppressants, or blood pressure medication, since interactions are possible. What none of this will fix
A few things that supplements cannot do, no matter what the label implies:
- Repay a sleep debt. If you’re averaging six hours, no capsule substitutes for the seventh.
- Replace daylight. Vitamin D pills do not set your circadian clock. Light does.
- Compensate for a fall in activity. Movement drops sharply when the evenings get dark. A 20-minute walk at lunch does more for afternoon energy than most of the energy supplement category.
- Substitute for a checkup. Fatigue that persists for more than a few weeks, comes with other symptoms, or feels out of proportion deserves a visit to a healthcare provider. Thyroid problems, anemia, sleep apnea, and depression all present as tiredness, and all need evaluation rather than a supplement stack.
A sensible fall plan
- Morning outdoor light, daily, starting now.
- A consistent wake time, including weekends, for two weeks.
- Vitamin D3 at 1,000 to 2,000 IU with a meal from October.
- Ferritin and B12 tests if you fit the risk profiles above. Supplement iron only if low.
- Optional: magnesium in the evening, low-dose melatonin for a couple of weeks if your bedtime has slid.
Bottom line
Fall fatigue is mostly your body clock losing its morning anchor, and the highest-value fix is light, not a capsule. Of the nutrients, vitamin D has the strongest seasonal case, iron and B12 matter if you’re actually low, and magnesium and low-dose melatonin are modest supporting tools. Test what you can, and treat persistent tiredness as a reason to see a provider rather than to buy more bottles.
