It’s an intuitive piece of logic, and it’s almost always wrong: if a nutrient is good for you, more of it must be better for you. It’s the reasoning behind 5,000% Daily Value B-complex labels, 10,000 IU vitamin D capsules bought without a blood test, and the habit of doubling up “just to be safe” when you’ve been feeling run down.
The biology doesn’t cooperate. For most nutrients, the relationship between dose and benefit isn’t a straight line — it’s a curve that rises steeply out of deficiency, flattens hard once you’re sufficient, and in some cases turns back down. Understanding the shape of that curve is one of the highest-value things you can learn about supplements, because it saves money, prevents side effects, and occasionally prevents genuine harm.
The Curve, and Why It Flattens
Picture three zones.
Zone 1 — deficient. Here, more really is better, and dramatically so. Someone with genuinely low iron or vitamin D can feel a substantial difference from correcting it. This is the zone all the impressive supplement research comes from.
Zone 2 — sufficient. The curve flattens. You’ve saturated the enzymes, receptors, and storage pools that use the nutrient. Additional intake produces little or no additional benefit. This is where most people taking most supplements actually live, which is why so many trials in well-nourished populations come back null.
Zone 3 — excess. For some nutrients the curve is simply flat here (wasteful but harmless). For others it bends downward into side effects, nutrient imbalances, or toxicity.
The core myth is treating Zone 1’s dramatic results as if they apply in Zone 2. They don’t. Fixing a deficiency is not the same activity as topping up a sufficiency, even though it’s the same pill.
Reason One: Your Gut Has a Ceiling
Absorption is not proportional to dose. It’s an active, saturable process, and the percentage you absorb typically falls as the dose climbs.
Calcium is the textbook case: your body absorbs a substantially higher fraction of a 200-300 mg dose than of a 1,000 mg dose. A single big calcium pill delivers far less than the label implies, which is exactly why guidance is to split calcium into doses of 500 mg or less. Magnesium behaves similarly — and it has an unmistakable feedback mechanism, since the unabsorbed portion draws water into the bowel. Iron adds another twist: large doses trigger a hormone (hepcidin) that temporarily blocks further iron absorption for the better part of a day, which is why alternate-day dosing has become a serious clinical discussion rather than simply prescribing more.
Reason Two: “Water-Soluble So It’s Harmless” Has Limits
The old reassurance is that excess water-soluble vitamins just leave in your urine — the expensive urine myth has some truth in it when it comes to waste. But “excreted” doesn’t mean “consequence-free”:
- Vitamin B6 is the clearest exception. Chronic intake above roughly 100 mg/day — the adult upper limit — has been associated with peripheral nerve symptoms like numbness and tingling. Some case reports involve lower long-term doses. B6 megadosing is one of the few genuinely risky habits in the B aisle.
- Niacin (B3) in gram-range doses causes flushing and, in sustained-release forms, has liver concerns; those doses belong under medical supervision.
- Vitamin C above 2,000 mg/day commonly causes diarrhea and cramping, and raises oxalate excretion — relevant for anyone with a kidney stone history.
Reason Three: Fat-Soluble Vitamins Actually Accumulate
A, D, E, and K are stored in tissue rather than flushed, so excess builds over months. This is where the myth does real damage.
- Vitamin D: the adult tolerable upper limit is 4,000 IU (100 mcg) per day. High-dose regimens exist in clinical practice for documented deficiency, but they belong with a provider and blood testing behind them. Sustained megadosing can raise blood calcium — a genuine problem, not a theoretical one.
- Preformed vitamin A (retinol): upper limit around 3,000 mcg RAE/day, and it’s especially important in pregnancy, where excess retinol is a known risk. Beta-carotene from food doesn’t carry the same concern.
- Vitamin E: high doses have been associated with increased bleeding risk, particularly alongside blood thinners.

Reason Four: Minerals Compete
Nutrients don’t act alone in the gut, and pushing one up can push another down.
- Zinc and copper share absorption pathways. Sustained high-dose zinc — commonly cited around 50 mg/day or more long term — can induce copper deficiency, which has real hematologic and neurological consequences. - Calcium in large doses interferes with iron and zinc absorption, which is why iron is best taken away from calcium supplements and dairy.
- Iron in excess is genuinely dangerous — it’s a leading cause of pediatric poisoning, and people with hemochromatosis must avoid supplemental iron entirely.

Where More Is Sometimes Better
Honesty cuts both ways. There are real cases where higher doses are the point:
- Correcting a documented deficiency, under guidance and with follow-up testing.
- Compounds acting pharmacologically rather than nutritionally — creatine at 3-5 g/day, for instance, is far above dietary intake and that’s the intended dose, not a megadose.
- Poorly absorbed compounds like curcumin, where formulation and dose both climb because baseline absorption is so low.
The distinction is whether a specific dose has been studied for a specific purpose — not whether bigger sounds stronger.
The Practical Rules
- Match the dose to the studied range, not to the biggest number on the shelf.
- Split larger mineral doses across the day; it improves both absorption and tolerance.
- Add up your total intake across multivitamin, singles, and fortified foods before assuming you’re under the limit.
- Test before megadosing anything storable — vitamin D and iron especially.
- Treat side effects as dose feedback, not as the supplement “working.”
Bottom Line
More is not better; enough is better. For most nutrients the benefit curve flattens once you’re sufficient, absorption efficiency falls as doses rise, and a handful of nutrients — B6, vitamin A, vitamin D, iron, zinc — carry real consequences at the top end. Aim for the studied dose, split it when the amount is large, count everything you’re taking, and let blood work rather than optimism decide when a higher dose is genuinely warranted.
