The 30-Gram Protein Myth: Can Your Body Really Only Absorb So Much Per Meal?

Your gut is not throwing away your protein shake.

Ask around any gym and you’ll hear it stated as fact: “Your body can only absorb 30 grams of protein per meal — anything more is wasted.” It’s one of the most persistent claims in fitness nutrition, and it drives real behavior: people setting timers to eat six small meals, splitting shakes in half, or worrying that their post-workout steak was pointless past the first few bites.

Like a lot of durable myths, it’s built on a kernel of real science that got badly oversimplified. Let’s untangle what your body actually does with a large dose of protein.

Absorption and utilization are two different things

The first problem with the myth is the word “absorb.” In the digestive sense, your body absorbs nearly all the protein you eat, whether that’s 20 grams or 80. Protein is broken down into amino acids and small peptides in the stomach and small intestine, and the gut is remarkably good at pulling those across the intestinal wall. Very little intact protein escapes into the colon.

What changes with larger doses isn’t whether protein is absorbed — it’s how fast, and what the body does with the amino acids afterward. A big protein meal simply takes longer to digest. The stomach releases it gradually, and amino acids trickle into the bloodstream over several hours rather than all at once.

So when someone says protein beyond 30 grams is “wasted,” they can’t mean it passes through you. What they usually mean — whether they know it or not — is a narrower claim about muscle.

Where the 30-gram figure actually comes from
