Green algae occupy an odd position in the supplement world. They are, unlike most of what gets sold as a “superfood,” genuinely dense in nutrients — you can look at a spirulina nutrition panel and see real protein, real iron, real carotenoids. That gives the category a credibility other trends don’t earn. The problem is that the marketing then leaps from “nutrient-dense food” to “detoxifies heavy metals, oxygenates your blood, and replaces your multivitamin,” and almost none of that leap is supported.
This is a look at what the human research on spirulina and chlorella actually supports, at what dose, and where the honest gaps are.
They aren’t the same organism
Spirulina is a cyanobacterium — a blue-green bacterium, not a true alga, despite universally being sold as one. It grows in alkaline water, is harvested and dried, and has been eaten as food in parts of Africa and Central America for a very long time.
Chlorella is a true single-celled green alga with a tough cellulose cell wall. That wall is indigestible to humans, so commercial chlorella must be mechanically “cracked” or pulverized before it’s usable. If a chlorella product doesn’t say “cracked cell wall” or “broken cell wall,” you may be paying for material you can’t absorb.
They get grouped together because both are green, both are grown in tanks or ponds, and both get the same claims stapled to them. Their nutrient profiles and research bases differ enough to be worth separating.
What’s actually in them
Spirulina is roughly 55-70% protein by dry weight, which sounds impressive until you do the arithmetic. At a typical 3 g/day dose, that’s about 2 grams of protein — nutritionally trivial. Anyone telling you spirulina is a meaningful protein source is describing the percentage, not the serving.
The more relevant contents are the pigments: phycocyanin (the blue pigment, and the compound most of the antioxidant research points at), beta-carotene, and zeaxanthin. Spirulina also supplies iron, though how much of that iron you actually absorb from a dried algae matrix is not well characterized.
Chlorella brings chlorophyll (hence the green), carotenoids including lutein, some iron, and notably a substantial amount of vitamin K. It also contains more fiber than spirulina thanks to that cell wall.

The B12 problem
This one matters, because getting it wrong has consequences.
Spirulina contains compounds that register as B12 on older lab assays but are largely pseudo-B12 — corrinoid analogs that humans can’t use, and which may even compete with real B12 at the absorption and transport level. A vegan relying on spirulina for B12 can end up deficient while their supplement label promises otherwise, and deficiency can produce neurological damage that isn’t fully reversible.
Chlorella is a more interesting case. Some chlorella strains do appear to contain a portion of bioactive B12, and small studies have reported changes in B12 status markers. But the content varies enormously by strain and growing conditions, and no product on the shelf can tell you what’s in the batch you bought. It is not a reliable source.
If you avoid animal foods, use an actual B12 supplement with a stated cyanocobalamin or methylcobalamin dose. This is not the place to improvise.
What the human trials suggest
The literature here is real but small: mostly trials of 30-80 participants running 4-12 weeks, often conducted in a handful of research groups, and frequently with industry involvement. That’s not disqualifying, but it means every finding below should be read as preliminary.
Blood lipids. Both algae have been studied for effects on cholesterol and triglycerides, mostly in people whose numbers were already elevated. Pooled analyses of small spirulina trials at 1-8 g/day have reported modest reductions in total and LDL cholesterol and triglycerides. The effect sizes are meaningful on paper but the underlying trials are small and heterogeneous, and the certainty of the evidence is graded low. This is a “worth watching” signal, not a reason to change a treatment plan.
Antioxidant and inflammatory markers. Studies have reported improvements in oxidative stress markers with both algae. These are biochemical measurements, not clinical outcomes, and improved markers have a long history of failing to translate into anything you can feel. Allergic rhinitis. A few small controlled trials have tested spirulina around 2 g/day for nasal allergy symptoms and reported reduced symptom scores. The findings are consistent enough to be interesting and small enough that they haven’t been confirmed at scale.
Exercise performance and fatigue. Some small studies suggest improvements in exercise endurance markers with spirulina. The trials are short, the populations vary, and the results have not been consistently replicated.
Blood pressure and glycemic markers. Small trials have reported modest changes. Same caveats as everything above — small, short, low certainty.
The detox claim, examined
The single loudest claim in this category is that chlorella binds heavy metals and removes them from your body. It’s the reason chlorella sits in nearly every “cleanse” protocol.
Here’s the honest state of it: chlorella’s cell wall material does bind metals in a test tube, and rodent studies have shown reduced tissue accumulation of some metals when chlorella is fed alongside them. Those are legitimate findings. What doesn’t exist is a body of human research showing that taking chlorella meaningfully lowers body burden of heavy metals or improves any health outcome in people. Extrapolating from a beaker to your bloodstream skips the step that actually matters.
There’s an added irony worth sitting with: algae grown in open ponds can contain heavy metals. Several independent testing efforts over the years have found lead, cadmium, mercury, and arsenic in commercial algae products at levels worth caring about. Dosing, if you’re going to use them
Spirulina: studied at 1-8 g/day, most commonly 2-4 g/day, taken with food to reduce nausea. Powder is more cost-effective; capsules typically require 6-8 per day to reach a studied dose.
Chlorella: studied at 3-10 g/day, commonly around 5 g/day, split across doses with meals. Look for “cracked cell wall.”
Both are foods, so timing is flexible. Start at roughly a quarter of the target dose for the first week — GI upset, gas, and green stools are common early on and usually settle.
Safety, honestly
- Contamination is the top concern. Spirulina harvested from uncontrolled open water can carry microcystins, cyanobacterial toxins that stress the liver. Reputable producers test for them. This is a category where third-party testing seals earn their keep — check for one before you buy.
- Phenylketonuria (PKU): spirulina is high in phenylalanine and should be avoided.
- Warfarin and other vitamin K interactions: chlorella’s vitamin K content can meaningfully affect anticoagulation. Don’t add it without talking to whoever manages your INR.
- Autoimmune conditions and immunosuppressants: both algae have been shown to affect immune signaling in lab settings. That’s theoretical rather than demonstrated harm, but it’s a reasonable reason to get clinician sign-off first.
- Iron overload conditions (hemochromatosis): both contribute iron; be cautious.
- Pregnancy and nursing: safety data is insufficient, and the contamination risk argues for skipping it.
- Iodine: spirulina and chlorella are freshwater organisms and are not significant iodine sources — unlike marine algae such as sea moss. Don’t assume otherwise in either direction.
Bottom line
Spirulina and chlorella are legitimate nutrient-dense foods with a small, low-certainty body of human research suggesting modest effects on blood lipids and antioxidant markers. They are not detoxifiers, not a B12 source, and not a meaningful protein source at real-world doses. If you like them, use 2-4 g/day of spirulina or around 5 g/day of cracked-cell-wall chlorella, buy from a producer that publishes contamination testing, and treat everything on the front of the label with suspicion.
