Peak travel season is a good time to talk about melatonin honestly, because jet lag is the rare use case where this supplement’s reputation and its evidence mostly line up. Melatonin gets thrown at every sleep problem imaginable — often at doses far higher than the research supports, a problem we’ve covered before in our piece on melatonin dosing. But for resetting a body clock scrambled by crossing time zones, the data is genuinely decent.
It’s also a use case where most people get the details wrong. The details — when you take it, which direction you flew, what you do about light — matter more than the pill itself.
Why Jet Lag Is a Clock Problem, Not a Sleep Problem
Jet lag isn’t ordinary tiredness. Your circadian rhythm — the internal clock that coordinates sleep, alertness, digestion, and body temperature — is still running on home time while the sun outside says otherwise. Flying from New York to Rome moves you six hours ahead; your internal clock doesn’t care and keeps releasing its own melatonin on New York time.
The clock drifts back into alignment on its own, but slowly — a rough rule of thumb from circadian research is about one time zone per day, sometimes slower after eastward travel. That’s why a one-week European vacation can feel half-spent in a fog.
Melatonin’s role here is specific: taken at the right time, it acts as a timing signal that nudges the internal clock toward the new schedule. This is different from its mild direct sleepiness effect, and it’s why timing is everything.
What the Research Shows
Jet lag is one of the better-studied melatonin applications. Systematic reviews of randomized controlled trials in travelers — airline crews, military personnel, ordinary passengers — have repeatedly concluded that melatonin taken near bedtime at the destination reduces subjective jet lag scores compared to placebo. The benefit shows up most reliably for:
- Eastward travel, which requires shifting your clock earlier — the harder direction for most people
- Crossing five or more time zones, where jet lag is severe enough to measure a difference
- The first few days after arrival, when the internal clock is furthest out of sync
The effect is meaningful but not magical. In trials, travelers taking melatonin generally reported noticeably less jet lag and somewhat faster adjustment — not the elimination of jet lag. Some studies found little benefit for westward trips or short hops of two to three zones, where the body adjusts fairly quickly on its own.
Worth stating plainly: most of this research measured subjective jet lag ratings. Objective measures like sleep tracking show more mixed results, and a few trials found no significant difference. The overall signal favors melatonin, but this is a modest, well-supported effect — not a guarantee.
Dose: Less Than You Think
Trials have used everything from 0.5 mg to 8 mg. The consistent finding is that 0.5 mg works about as well as 5 mg for shifting the clock. Higher doses may help you fall asleep marginally faster the first night or two, but they don’t re-time the rhythm any better — and they raise the odds of morning grogginess, vivid dreams, and headache.
A sensible, evidence-aligned approach:
- Start with 0.5-3 mg, taken 30-60 minutes before your target bedtime at the destination
- Continue for 2-4 nights after arrival, until your sleep starts landing at local time on its own
- Don’t redose in the middle of the night if you wake at 3 a.m. — a wrongly-timed dose can push your clock the wrong way and prolong the adjustment
One practical caveat: melatonin is sold as a supplement in the US, and independent testing has found that actual content in products can vary widely from the label. Choosing a third-party tested brand matters more with melatonin than with most supplements.
Timing Is the Entire Game
This is where most travelers go wrong, so it deserves its own section.
Take melatonin at the destination’s bedtime — roughly 10-11 p.m. local time — not at your home bedtime. Melatonin signals “darkness is starting” to your brain. Signal darkness at the right local time and your clock shifts toward the new zone. Signal it at the wrong time — say, popping a melatonin on the plane at 4 p.m. destination time — and you can nudge your rhythm away from where you want it.
For eastward travel (US to Europe, Europe to Asia), some circadian researchers suggest starting a day or two before departure: take a low dose in the early evening at home to begin shifting your clock earlier. This is a reasonable strategy, though the trial evidence is strongest for the simpler “at destination bedtime” protocol.
For westward travel, melatonin is less useful. Staying up later is easier for the human clock, and evidence for melatonin on westward trips is weaker. Focus on light and caffeine timing instead.
Light Does the Heavy Lifting
If you only optimize one thing, make it light — it’s the most powerful clock-setting signal humans have, stronger than melatonin.
- After flying east: seek bright morning light at the destination, and avoid bright light in the late evening. One wrinkle: after crossing many zones (roughly eight or more eastward), very early morning light can initially shift you the wrong way — in that case, avoid the first couple hours after dawn for the first day or two and get light in mid-morning instead.
- After flying west: get evening light, and don’t linger in bright light at dawn.
Melatonin plus correctly-timed light is a genuinely effective combination. Melatonin alone while you scroll a bright phone at 1 a.m. is a pill fighting your own habits — and losing.
Safety and Interactions
Melatonin is well tolerated short-term in adults at low doses. Common side effects are mild: grogginess, headache, vivid dreams. Still, a few groups should check with a provider first:
- Pregnant or nursing — safety data is insufficient
- On blood thinners like warfarin — melatonin may affect clotting parameters
- On immunosuppressants, seizure medications, or blood pressure medications — potential interactions are documented
- People with epilepsy or autoimmune conditions — talk to your provider before use
Skip alcohol close to your dose; it fragments sleep and blunts whatever you’re trying to accomplish. And don’t take melatonin before driving or on a flight where you’ll need to be alert on landing.
