It’s the second week of January, which means every “best fat burners” list on the internet has been refreshed, and green tea extract is on all of them. It usually gets the top spot for a fair reason: unlike most weight-loss ingredients, it has actually been put through a decent number of controlled human trials. That’s the good news. The less convenient news is what those trials found.
Here’s the research read honestly — the effect size, the dose that matters, the caffeine wrinkle that most labels skip, and a safety issue that deserves more attention than it gets.
What’s Actually in Green Tea Extract
Green tea leaves are rich in a family of polyphenols called catechins, the most abundant and most studied of which is EGCG (epigallocatechin gallate). A standardized green tea extract concentrates those catechins — typically 40-80% catechins, with EGCG making up a large share — into a capsule. Most extracts also contain some naturally occurring caffeine, though decaffeinated versions exist.
The proposed fat-loss mechanism is modest and plausible: catechins appear to slow the breakdown of norepinephrine, a hormone that nudges the body toward burning fat for energy, and caffeine amplifies that same signal. In lab and short-term human studies, the combination raises energy expenditure by a small amount — on the order of a few percent over 24 hours — and shifts fuel use slightly toward fat.
A few percent sounds like something. Over months, it translates to… not much. Which is exactly what the trials show.
The Trial Evidence, Honestly Read
When researchers have pooled the randomized controlled trials of green tea catechins (usually combined with caffeine) for body weight, the picture is consistent:
- The effect is real but small. Across trials lasting roughly 12 weeks, people taking green tea extract lost on the order of 1 to 1.3 kg more than those on placebo. Some trials found more, some found nothing; the pooled estimate lands around a kilogram.
- Waist circumference and body fat showed similarly modest changes in the trials that measured them.
- Weight maintenance after a diet — the question of whether green tea helps keep weight off — has been tested too, and the results are mixed at best.
A kilogram over three months is not nothing, but it’s worth putting next to the alternatives. A moderate calorie deficit or an extra couple of walks per week would comfortably outperform it. The Caffeine Wrinkle
This is the part labels tend to bury. When you sort the trials by what participants were taking, two patterns emerge:
- Caffeinated extracts beat decaffeinated ones. Trials using EGCG without caffeine have generally found weaker or no effects on weight. The synergy seems to require both.
- Habitual caffeine drinkers get less out of it. Several analyses found that the weight-loss effect was meaningfully larger in people who consumed little caffeine at baseline and shrank toward zero in heavy coffee drinkers.
Put together, this strongly suggests that a good chunk of the “green tea effect” is a caffeine effect. If you already drink two or three cups of coffee a day, adding a green tea extract capsule is unlikely to move the scale — and will add to your daily stimulant load.
Dosing: What the Studies Used
Trials with positive results mostly used:
- 250-500 mg of EGCG per day, often split into two doses
- Roughly 100-300 mg of caffeine per day alongside it (from the extract itself or added)
- Duration of 8-12 weeks

For comparison, a cup of brewed green tea contains very roughly 50-100 mg of EGCG depending on the tea and the brew. Three to four cups a day gets you into the lower end of the studied range, with the caffeine built in — and a far better safety record.
The Liver Issue Nobody Puts on the Label
Green tea the beverage has a long and reassuring safety history. Concentrated green tea extract does not share it entirely. Over the past two decades, regulators and poison-control databases have accumulated a number of case reports of liver injury associated with green tea extract supplements — most of them recovering after stopping, a few severe.
The common threads in these cases:
- High doses of EGCG, often well above the amounts used in weight-loss trials
- Taken on an empty stomach, which sharply increases how much EGCG is absorbed
- Fat-loss products stacking green tea extract with multiple other ingredients, making it hard to pin down the culprit
- Some evidence of individual susceptibility — most people tolerate it fine, a small minority don’t
European food-safety authorities reviewed this and concluded that supplemental EGCG intakes of 800 mg per day or higher were associated with liver-enzyme elevations in trials and should be considered a concern. Many “fat burner” blends come uncomfortably close to that in a day’s servings.
Practical rules: stay in the 250-500 mg EGCG range, take it with a meal, skip it entirely if you have any liver condition or drink heavily, and stop immediately if you notice dark urine, yellowing of the skin or eyes, unusual fatigue, or right-upper-abdominal pain. Other Side Effects and Interactions
- Stimulant effects: jitteriness, racing heart, insomnia if taken late — mostly from the caffeine. Don’t combine with other stimulant supplements.
- Iron absorption: green tea catechins bind non-heme iron and reduce its absorption. If you’re treating low iron, separate the two by a couple of hours.
- Blood pressure medications and beta-blockers: caffeine can interfere; discuss with your prescriber.
- Blood thinners: green tea contains small amounts of vitamin K and catechins may affect platelets; people on warfarin should talk to their clinician before adding an extract.
- Pregnancy and nursing: concentrated extracts aren’t well studied, and caffeine intake should be kept limited. Stick to the beverage, in moderation, or skip it.
- Stomach upset is common with fasted dosing — another reason to take it with food.
Who It Might Make Sense For
If you’re a low-caffeine consumer, already eating in a deficit, tolerate stimulants well, and want a small, well-studied nudge, a modest green tea extract taken with meals is a defensible choice.
