New year, new gym membership, and a familiar question in every fitness forum: “I just started creatine, do I have to give up my morning coffee?”
The belief that caffeine cancels out creatine is one of the most persistent pieces of supplement folklore. It shows up in gym conversations, in product FAQs, and in the marketing for stimulant-free pre-workouts. It also has a real origin, which is part of why it’s survived so long. But the origin is thin, and the research that has accumulated since points the other way.
Where the myth came from
In the mid-1990s, a small Belgian research group ran a study with nine subjects. Participants took creatine for several days, either alone or together with a fairly high dose of caffeine (around 5 mg per kilogram of bodyweight, roughly 350-400 mg for an 80 kg person), then did repeated knee-extension tests.
Two findings came out of it. First, muscle creatine content rose by about the same amount in both groups. Caffeine didn’t stop the muscles from loading. Second, the creatine-only group improved their torque output during repeated contractions, while the creatine-plus-caffeine group didn’t.
That second result is the entire basis of the myth. And it’s worth noting what the study didn’t find: it didn’t find that caffeine prevented creatine storage, and it didn’t test whether taking the two at different times of day mattered.
A few years later, the same group published a follow-up suggesting a possible mechanism. Creatine tends to shorten muscle relaxation time, and caffeine tends to lengthen it, so in theory the two could pull in opposite directions during rapid repeated contractions. That’s an interesting hypothesis. It’s not the same as proof that your coffee is wasting your creatine.
What’s happened since
Once you widen the lens, the picture changes.
Several controlled trials in the years after that original study looked at caffeine and creatine taken together, usually in the form of multi-ingredient pre-workout products. Most found that the combination produced performance gains equal to or greater than either ingredient alone, on measures like sprint performance, repeated high-intensity efforts, and time to exhaustion. A handful found no additional benefit from stacking them, but none reproduced a clear cancellation effect.
A separate line of work looked specifically at whether caffeine reduces creatine uptake into muscle. It doesn’t. Creatine loading depends on transport into the muscle cell and is helped by carbohydrate and insulin; caffeine has no meaningful effect on that process.
Reviews of the creatine literature published in the last couple of years have generally reached the same conclusion: the interaction is either absent or small, it was demonstrated in a very small sample, and it’s not a reason to avoid combining the two. Some researchers still consider it an open question for the specific scenario of high-dose caffeine taken immediately before explosive, repeated efforts, and that’s a fair place to leave it.
Why the “cancellation” story doesn’t hold up on its own terms
Even if you take the original study at face value, it doesn’t support the way the myth is usually told.
Creatine works by saturating your muscles over time. Whether you load with 20 g daily split into four doses for 5-7 days, or simply take 3-5 g every day and reach saturation in three to four weeks, the point is a stored pool that’s topped up daily. If caffeine did anything in the original study, it acted on the performance test itself, not on the stored creatine.
So the worst-case reading of the evidence is: a large dose of caffeine taken right before a specific type of repeated-contraction test may have offset the acute performance benefit of creatine in that test, in nine people, once. That is a very different claim than “coffee blocks creatine.”
The interaction that’s actually real
There is one well-documented downside to combining the two, and it has nothing to do with muscle chemistry. Both creatine (especially at loading doses) and caffeine (especially at pre-workout doses) can cause stomach upset. Taking 5 g of creatine in a hot cup of coffee on an empty stomach before a hard session is a reliable way to feel awful.
A second, minor point: caffeine is a mild diuretic in people who aren’t habituated to it, and creatine draws water into muscle cells. Neither is a dehydration risk at normal doses in people who drink fluids normally, and the “creatine dehydrates you” idea is its own myth, but the combination on a hot day with poor fluid intake is worth being mindful of.
Practical timing
If you’d rather not think about it, take creatine and caffeine whenever is convenient; the evidence suggests it doesn’t matter much. If you want to be cautious, this is a sensible layout:
- Creatine, 3-5 g daily, taken with a meal. Post-workout with some carbohydrate and protein is a reasonable default because the food helps with uptake and reduces stomach upset. Consistency matters far more than timing. Skip the loading phase unless you’re in a hurry; it adds GI risk for a few weeks of head start.
- Caffeine, 3-6 mg per kg bodyweight, about 45-60 minutes before training. For most people that’s 200-400 mg. Habitual coffee drinkers get a smaller performance bump than occasional users, and going above 6 mg/kg increases side effects without adding benefit. - If you train in the morning and want to separate them, coffee before the session and creatine with breakfast or lunch afterward keeps a few hours between them. That’s more than enough to satisfy even a cautious reading of the research.
- Stacking caffeine with L-theanine is popular for smoothing the jitters and doesn’t change any of the above.
A common follow-up question: does stirring creatine into hot coffee destroy it? Creatine does slowly convert to creatinine in liquid, and heat and acidity speed that up, but the timescale is hours, not the minutes it takes to drink a cup. Mixing and drinking promptly is fine.
Safety notes
Creatine monohydrate at 3-5 g daily is one of the most thoroughly studied supplements and is well tolerated in healthy adults. People with existing kidney disease, or who take medications that affect kidney function, should talk to their doctor before starting. It’s not well studied in pregnancy.
Caffeine has more to watch. Most health authorities put the ceiling for healthy adults at around 400 mg per day from all sources and at 200 mg per day during pregnancy. It can worsen anxiety, raise blood pressure acutely, disrupt sleep when taken within roughly eight hours of bedtime, and interact with several medications, including some antibiotics, thyroid medication timing, and stimulant prescriptions. If you’re using it as a training aid, take a look at total intake across coffee, tea, pre-workouts, and energy drinks; the pre-workout is often the surprise.
Neither supplement is a substitute for progressive training and adequate protein, which do most of the work in any muscle-building plan.
Bottom line
The claim that caffeine cancels creatine rests on one tiny study from the 1990s that showed no effect on creatine storage and a performance result that hasn’t been convincingly reproduced. The larger body of research finds the two are compatible and often complementary. Take your creatine daily with food, take caffeine before training if you want it, keep the doses sensible, and drink your coffee in peace.
