Do You Need Salt Tablets in Summer Heat? Probably Not

A 1920s factory-floor fix, rebranded for your gym bag.

Every July, like clockwork, the salt-tablet posts return. The pitch writes itself: it’s hot, you’re sweating buckets, sweat is salty, therefore you need to swallow salt in pill form or risk cramping, bonking, or worse. Some versions add a scoop of fear about “sodium depletion” from your morning walk.

It’s a tidy story. It’s also mostly wrong for mostly everyone — and the history of the salt tablet explains why.

Where Salt Tablets Actually Came From

Salt tablets weren’t invented for the gym. They were a workplace intervention from the early twentieth century, handed out to foundry workers, miners, and soldiers doing hard physical labor for eight to twelve hours in extreme heat — people genuinely losing many liters of sweat a day, in an era when meals were less processed and less salted than today’s.

That context matters. The tablet solved a real problem: enormous, sustained sweat losses that food of the day struggled to replace. Then the tablet outlived the problem. Modern diets became saturated with sodium, most physical work became less brutal, and the salt tablet migrated from the factory floor to the supplement aisle, where it now markets itself to people whose sodium “crisis” is a 5K in warm weather.

The Math the Marketing Skips

Two numbers dismantle most of the panic.

First: what you lose. Sweat sodium concentration varies a lot between individuals — roughly 500 to 1,800 mg of sodium per liter of sweat, with most people in the middle of that range. Sweat rate varies too, but a moderate 45-60 minute summer workout typically produces somewhere around one liter, often less. So a realistic loss for an ordinary hot-weather session is on the order of 500-1,000 mg of sodium.

Second: what you eat. The average adult in the U.S. takes in about 3,400 mg of sodium a day — comfortably above the 2,300 mg daily limit that dietary guidelines recommend most people stay under. In other words, the typical person is running a sodium surplus large enough to absorb a workout’s losses before breakfast. Your body also adapts: with regular heat exposure, sweat glands get better at reabsorbing sodium, so acclimatized exercisers lose less salt per liter than they did in June.

Put those together and the everyday case for salt tablets evaporates. If you exercise for an hour in the heat and then eat normal food, you have replaced your sodium. There is no deficit left for a tablet to fill.

The Cramp Argument Doesn’t Rescue It Either

The classic sales pitch is cramp prevention. But the research here is genuinely unsettled: exercise-associated muscle cramps track more consistently with fatigue and unaccustomed intensity than with sodium status, and studies attempting to prevent cramps with salt supplementation have produced mixed, underwhelming results. Some heavy, salty sweaters do seem cramp-prone, and anecdote runs strong in endurance sport — but “salt tablets stop cramps” is stated with far more confidence than the evidence supports. Who Actually Has a Case for Extra Sodium

None of this means sodium replacement is always pointless. There’s a legitimate use case; it’s just much narrower than the marketing suggests:

  • Endurance sessions beyond ~2 hours in heat — long runs, century rides, hiking in July sun, back-to-back tournament days. Here, sustained losses can genuinely outpace what you ate at lunch, and drinking large volumes of plain water without any sodium raises the risk of diluting blood sodium (overdrinking, not underdosing salt, is the classic mistake in slow marathoners).
  • Verified heavy or salty sweaters — the people whose black shirts turn white-crusted. Sweat testing exists, but the shirt usually tells you.
  • People advised by a clinician to increase sodium for specific medical reasons — that’s between you and your doctor, not a blog’s business.

For that endurance group, mainstream sports-nutrition guidance lands around 300-600 mg of sodium per hour during long, hot efforts, taken with fluids — not as a dry pill chased with a sip. Electrolyte drink mixes, salted snacks, or capsules with generous water all get you there. The Ways Salt Tablets Backfire

A concentrated bolus of salt is not a benign insurance policy:

  • GI distress. Swallowed with too little water, salt draws fluid into the gut. The result — nausea, sloshing, cramping mid-run — is precisely what you took the tablet to avoid.
  • It doesn’t hydrate you. Salt without adequate water raises blood sodium concentration; in the heat, that’s the wrong direction. Fluid comes first, always.
  • Blood pressure and medical conditions. If you manage high blood pressure, kidney disease, or heart failure, or take diuretics or blood pressure medication, deliberate sodium loading can work directly against your treatment. This group should not use salt tablets without explicit medical guidance — full stop.
  • It crowds out better habits. Drinking to thirst, salting your recovery meal, and building heat acclimatization over two weeks do more for summer performance than any pill.

What to Do Instead

Salt tablets solve a 1920s foundry problem, and your Tuesday jog is not that problem. Typical diets run a sodium surplus that covers ordinary summer training automatically; the tablet’s real niche is sustained endurance efforts over about two hours in heat, at roughly 300-600 mg sodium per hour taken with plenty of fluid. Anyone managing blood pressure, kidney, or heart conditions should leave deliberate sodium supplementation alone unless their doctor says otherwise.
